Hyrox is neither a marathon nor a traditional CrossFit competition. It is a brutal hybrid event that imposes a unique physiological demand: maintaining anaerobic intensity (very high) over an endurance duration (1h15 to 1h45 on average).

This particularity changes everything about your nutrition. You cannot fuel yourself like a marathon runner, because the jolting during Burpees Broad Jumps and the abdominal compression of Wall Balls forgive no digestive mistakes.

If you are preparing for a HYROX competition, you have probably already realized this. You hardly eat at all during the effort. It is far too fast-paced. Everything is decided beforehand: nutrition, glycogen stores, hydration, and the quality of your supplements.

This guide provides the exact nutritional strategy to prevent hypoglycemia, delay acidosis (the burning sensation in the muscles), and cross the finish line without the dreaded "crash."

HYROX: an explosive sport

HYROX alternates 8 km of running and 8 functional workshops:

  1. SkiErg (1000m) : Mimics the movement of cross-country skiing. Pull powerfully downward using the arms, triceps, back, and core. This explosive exercise sends your cardio into the red from the start and heavily engages the upper body: back, triceps, abs, coordination, and rhythm.
  2. Sled Push (50m): The athlete pushes a heavily loaded sled over a set distance.
    The weight is significant, especially in the Pro category. This is one of the most lactate-demanding stations. It requires pure strength, but also good technique to avoid exhausting the quadriceps, glutes, calves, and core.
  3. Sled Pull (50m): This time, you have to pull the sled toward you, moving backward or alternating between pulling and running. The movement emphasizes back strength and positioning technique. What it requires: back power, a strong grip, and cardio that spikes because of the changes in posture. Muscles worked: back, biceps, forearms, glutes.
  4. Burpees Broad Jumps (80m): An explosive combination: 1 burpee  + a broad jump, repeated over the required distance. This is one of the most demanding movements in the event, combining impact, high frequency, and enormous energy expenditure. Focus: maximum cardio, explosiveness, legs, core stability.
  5. Rowing (1000m): After the burpees, moving to the rower is as much a mental challenge as a physical one. Rowing is a full-body exercise that engages 80% of the body. Keys to success: a steady pace, power through the legs, and good breathing to avoid lactate spikes. Muscles engaged: legs, back, core, shoulders.
  6. Farmer’s Carry (200m): The athlete carries two kettlebell-type weights (2x24 or 32Kg for men depending on the category and 2x16 or 24Kg for women)  over a certain distance. This is an exercise in grip, stability, and functional strength. Key points: do not lose your grip, keep your shoulders locked, and move forward without stopping. Muscles involved: forearms, trapezius, core, glutes.
  7. Lunges with a bag (100m): You must perform walking lunges while carrying a loaded bag on your back or shoulders. This station literally destroys your thighs if glycogen stores are low. Required abilities: quadriceps strength, hip stability, and local muscular endurance. Muscles involved: quadriceps, glutes, hamstrings, core.
  8. Wall Balls (100): The final station, and often the most dreaded! You must perform a full squat and then throw a 6 to 9 kg ball to a set height. The movement must remain fluid despite fatigue. Why is it difficult? Because it combines: very high cardio demands, cumulative fatigue, and the coordination required. Muscles involved: thighs, glutes, shoulders, back, arms, abs.

What makes HYROX so demanding is not just the succession of efforts:
a combination of very high cardio demands, lactate peaks, and intense strain on the joints.

The body is asked to handle:

  • Glycogen to fuel sustained effort throughout the entire HYROX
  • Strength to push/pull heavy loads,
  • Coordination to maintain proper technique,
  • A finely tuned nervous system to maintain the pace.

It is a very intense sport, so nutritional preparation must be just as intense.

The physiology of Hyrox: why is it different?

Unlike a marathon, where the effort is spread out evenly, Hyrox is a succession of intensity peaks. The Sled Push (pushing a sled) and Sled Pull generate a huge amount of lactate right from the start of the race.

Your main fuel will not be fat (lipids), but glycogen (sugar stored in the muscles). The intensity is so high that you burn through your stores at lightning speed.

  • The risk: Running out of fuel before the final Wall Balls.
  • The constraint: Your stomach is constantly shaken. Digestion is nearly impossible.

The preparation phase

The strategic importance of glycogen stores before a HYROX race

Since the effort lasts around an hour, most athletes do not consume any source of carbohydrates during the event. No gels. No bars. No drinks between stations, except possibly at the rower (station 5).

Glycogen stores (400–500g in the muscles and 100g in the liver) become your sole reservoir, providing a total of more or less 2,000 kcal—more than enough energy to complete a HYROX without additional intake.

It is therefore essential that your stores are full at the start.

The HYROX nutrition strategy: Load up on carbohydrates 24 to 48 hours before the event and stabilize blood sugar in the morning. What works best: rice, pasta, quinoa, sweet potato, oats, honey, very ripe fruit, and Mulebar natural energy compote (easy to digest, low in fiber, with an optimal glycemic index), providing 8 to 10 g of carbohydrates per kg of body weight the day before.

Avoid fiber and fats

Fiber plays an important role in a balanced diet, but the day before a competition, it can become a source of discomfort. Excessive consumption can cause bloating, gas, or a feeling of heaviness—exactly what you want to avoid on the day of your HYROX.

For this reason, the day before, it is preferable to choose low-fiber carbohydrates: white rice, white pasta, white bread, compote, couscous, potatoes… Avoid whole grains, legumes, and very high-fiber vegetables as much as possible, as they slow digestion.

The same logic applies to fats: since they require more digestive work, it is better to reduce your intake before the race. Very fatty meals (burgers, pizzas, rich meats) may disrupt your intestinal comfort and harm your performance. In short: save your “treat” meals for after the race!

Collagen: the key supplement for protecting your knees, tendons, and connective tissues

HYROX exercises are tough on the joints: Sled Push, Sled Pull, lunges, burpees, wall balls… You repeat hundreds of weighted movements.

Collagen is one of the most scientifically validated supplements for strengthening tendons, supporting joints, reducing repetitive stress injuries, and improving tissue recovery.

  • Mistake to avoid: Eating too much fiber (vegetables, whole grains) or fat the day before. Fiber retains water in the intestines and increases the risk of gastric discomfort during the Lunges (lunges).
  • Hydration: Drink 2 to 3 liters of water per day. Glycogen needs water to be stored. If you arrive dehydrated, you'll cramp up during the Sled Pull.

Breakfast (H-3): 3 complete menus

The last meal should be eaten 3 hours before the start to ensure gastric emptying.

Option 1 (Classic):

  • A bowl of white rice or rice cream.
  • Apple compote.
  • A slice of ham (optional, for a little protein).

Option 2 (Sweet):

  • Oat flake porridge (cooked with water, not cow's milk, which takes too long to digest).
  • Honey or maple syrup.
  • A very ripe banana.

Option 3 (On the go):

  • White bread or sandwich bread (avoid wholemeal bread that day).
  • Jam.
  • Coffee (if you tolerate it well).

Absolutely avoid: Scrambled eggs with bacon, avocados, and nuts. Fat slows digestion and will remain in your stomach during the Burpees.

During the race, timing is crucial (the “Roxzone Strategy”)

The Roxzone (the transition area between events) is the only place where you can drink or eat. But be careful about the timing!

  • NEVER take a gel just before Broad Jumps. The risk of reflux is highest then.
  • The ideal timing: Take an energy gel or a bar after the Burpees, before starting the next running laps, or just before the Row (rowing machine) or the SkiErg, when the stomach is more settled.

If the effort lasts around an hour, you need to arrive hydrated, with electrolyte levels properly balanced and an optimal sodium/potassium balance

After the event, replenish glycogen stores during the metabolic window

After a HYROX race, muscle and liver glycogen stores are almost completely depleted. During the metabolic window (the 30 to 60 minutes following exertion), the muscles are in an ideal state to rapidly absorb carbohydrates and replenish their stores. Taking advantage of this phase enables faster recovery, reduced muscle soreness, a quicker return to full energy, and better preparation for subsequent training sessions. Combining carbohydrates with a source of protein (a bar or protein drink) or collagen further improves glycogen resynthesis and the repair of tissues stressed during HYROX’s explosive workshops.

The magnesium: the anti-cramp and anti-fatigue supplement

FAQ

Can I drink only water? Yes, but an isotonic drink is preferable to compensate for mineral salt losses and delay muscle fatigue.

Should I stop at the Aid Stations? Don’t stop completely. Grab a cup, walk for 5 seconds while drinking so you don’t choke, then get moving again. Hydration takes priority over the 5 seconds lost.

What should I do if I get cramps? Slow down slightly, breathe deeply, and take salt if you have some with you. Next time, increase your sodium intake the day before and on the morning of the race.
